Learning how to calculate your TDEE takes about ninety seconds. Trusting the answer takes a lot longer, and that gap is where most people get stuck.
Here is the problem in one sentence. Total daily energy expenditure is your resting burn multiplied by an activity factor, and you pick that activity factor yourself, from a dropdown, based on a vibe. Was this week "lightly active" or "moderately active"? You worked out three times, but you also sat for nine hours a day. Nobody knows. You guess.
That guess is not a rounding error. Run the same person through the same equation with the lowest and highest common multipliers and the answer moves by more than a thousand calories a day. One number tells her to eat like she is cutting. The other tells her to eat like she is bulking. Same woman, same week, same formula.
So this guide does two things. First, the actual arithmetic, worked out with a real person's numbers so you can check it. Then the part almost no calculator page will tell you: how to throw the estimate away after four weeks and replace it with your own measured number, which is the only one that was ever going to be right.
Quick answer: To calculate your TDEE, multiply your BMR by an activity factor between 1.2 and 1.9. A 38-year-old woman weighing 165 pounds at 5 feet 6 inches has a BMR of about 1,445 calories, which produces a TDEE of 1,733 if she selects sedentary and 2,745 if she selects very active. That single dropdown choice moves the answer by 1,012 calories a day, so a four-week average of your own food intake and body weight beats any calculator estimate.

What is TDEE, and how is it different from BMR?
TDEE is everything you burn in a day. BMR is only the part you burn lying still. Confusing the two is the single most common reason people set their calorie target hundreds of calories too low and then wonder why they are starving by Thursday.
Your basal metabolic rate keeps your heart beating, your lungs moving, and your brain running. It is the largest slice of the pie and the least interesting, because you cannot do much about it. Everything else stacks on top.
The 2023 Dietary Reference Intakes for Energy from the National Academies breaks daily expenditure into these components.

Look at that third row again. Resting burn and digestion are fairly predictable. Activity is the component that swings from a sixth of your day's total to half of it, and it is the exact component your calculator asks you to estimate from a dropdown menu. That is not a small design flaw. It is the whole ballgame.
How do you calculate your TDEE step by step?
Two steps. Calculate your BMR with the Mifflin-St Jeor equation, then multiply by your activity factor.
Mifflin-St Jeor came out of the American Journal of Clinical Nutrition in 1990, built from indirect calorimetry on 498 healthy adults. A 2005 systematic review in the Journal of the American Dietetic Association compared it against the other common equations and found it the most reliable of the group.
For women: BMR = (10 x weight in kg) + (6.25 x height in cm) - (5 x age) - 161
For men: BMR = (10 x weight in kg) + (6.25 x height in cm) - (5 x age) + 5

Step 1: work out the BMR
Take a 38-year-old woman, 165 pounds, 5 feet 6 inches. Convert first: 165 pounds is 74.8 kg, and 5 feet 6 inches is 167.6 cm.
(10 x 74.8) + (6.25 x 167.6) - (5 x 38) - 161
= 748 + 1,047.5 - 190 - 161
= 1,444.5, or roughly 1,445 calories a day at complete rest.
Step 2: multiply by an activity factor
Now the dropdown. These five multipliers show up on nearly every TDEE calculator online. Worth knowing: they are a long-standing convention inherited from older textbooks, not an official standard. The National Academies builds its current energy requirements from doubly labeled water data instead, using four broader activity categories. The multipliers are useful. They are just not gospel.

Top row to bottom row is a 1,012-calorie spread. That is the same woman, on the same day, with the same body, getting two answers that differ by more than a full meal. If you have ever wondered why two calculators gave you wildly different targets, this is why. They did not disagree about the math. You gave them different guesses.
Why is your TDEE calculator probably wrong?
Because it is estimating two things, and both estimates carry real error. The equation approximates your resting burn, and your dropdown choice approximates your activity. The mistakes stack.
Start with the equation. A 2020 study in the Journal of Nutritional Science measured resting metabolic rate in 125 women and found Mifflin-St Jeor landed within 10 percent of the measured value for 71 percent of them. That is the best-performing equation available, and it still misses meaningfully for nearly a third of people. The authors were blunt about what that means: treat a predicted number as a starting point for planning, not an answer.
Now the activity half, which is worse. A 2024 validation in Scientific Reports compared ten predictive models against doubly labeled water, the gold-standard measurement, in 56 adults. The best-performing model put only 42.86 percent of individuals within 10 percent of their true expenditure. Every single model tested showed sizable errors at the individual level.
The reason is not mysterious. It is the movement you never think of as movement.
NEAT varies between two people of similar size by 2000 kcal per day because of people's different occupations and leisure-time activities. James Levine, Journal of Internal Medicine, 2007.
Non-exercise activity thermogenesis is walking to the printer, cooking dinner, taking the stairs, bouncing your leg through a meeting. It is not in your workout log and it does not have a dropdown. A nurse on her feet for twelve hours and an accountant who runs three miles and then sits for the rest of the day might both tick "lightly active" and be a thousand calories apart.
This is also why step count is a more honest activity signal than a category label. We ran the numbers on what walking 10,000 steps a day actually burns, and it is both less than the internet promises and more consistent than a weekly gym schedule.
How do you find your real TDEE?
You measure it. Track what you eat and what you weigh for three to four weeks, then work backward. Your body has been running the experiment the whole time. You just have to read the result.
Here is the method, and it is genuinely simple:
Log everything for at least three weeks. Not perfectly. Consistently. A consistent 5 percent undercount still gives you a usable trend.
Weigh yourself most mornings and use weekly averages. Daily weight is mostly water and yesterday's sodium. Weekly averages are signal.
Do not change anything on purpose. This is a measurement period, not a diet.
Then solve for the gap. Weight change tells you the size of the surplus or deficit you were running.
Say our 38-year-old runs it for four weeks and her data looks like this.

Average intake across the four weeks is 2,100 calories a day. From the week 1 average to the week 4 average, she dropped 1.4 pounds, and those two midpoints are 21 days apart.
Using the standard approximation of 3,500 calories per pound: 1.4 x 3,500 = 4,900 calories, divided by 21 days, is a deficit of about 233 calories a day.
So her real TDEE is roughly 2,100 + 233 = 2,333 calories a day.
Compare that to the calculator. If she had picked "lightly active," she would have been handed 1,986, which is 347 calories below her actual burn. If she had picked "moderately active," she would have gotten 2,239, only 94 off. The calculator was not useless. But one dropdown click was worth 350 calories a day of accuracy, and there was no way to know which click was right without the data.
One honest caveat on the arithmetic. The 3,500-calories-per-pound rule is a simplification, and Kevin Hall's modeling work in The Lancet in 2011 showed it overestimates weight loss over longer periods, because your expenditure adapts as you get smaller. Over three or four weeks it is close enough to be useful. Over six months, it is not.
Does your TDEE drop as you age?
Less than you have been told, and later than you have been told. The idea that metabolism falls off a cliff at 40 does not survive contact with the data.
The largest study on this question analyzed doubly labeled water measurements across the human lifespan and was published in Science in 2021. Once you adjust for body size and composition, daily energy expenditure holds steady from about age 20 through age 60. Only after 60 does it begin a slow decline of roughly 0.7 percent a year.

You can see the same modesty inside the equation itself. Mifflin-St Jeor subtracts 5 calories per year of age. Twenty years of aging moves your estimated BMR by 100 calories, not 500. And that term is mostly standing in for the lean mass people typically lose over those decades, not for some metabolic switch that flips on your birthday.
Which is genuinely good news, and also a nudge. If your maintenance calories feel lower at 45 than at 25, the likelier culprits are less muscle and less daily movement than age itself. Both of those you can do something about. Recalculate every 10 to 15 pounds of weight change, or after any real shift in your training or your job.

Which activity multiplier should I actually pick?
When you are unsure, pick one lower than feels right. Most people overestimate their activity, and the Lichtman study in the New England Journal of Medicine in 1992 found subjects overreported physical activity by 51 percent on average. Starting low and adjusting upward after three weeks of data beats starting high and stalling.
How accurate are online TDEE calculators?
Reasonable as a group average, unreliable for you specifically. The best prediction equations land within 10 percent of measured expenditure for somewhere between 43 and 71 percent of individuals depending on the study and the population. Treat the output as a starting range, not a prescription.
Do I need to recalculate my TDEE as I lose weight?
Yes. A smaller body burns less, both at rest and in motion. Recalculate after roughly every 10 to 15 pounds, or simply rerun the four-week measurement whenever your weight loss stalls for three consecutive weeks at an intake that used to work.
Why is my TDEE so much lower than my friend's?
Body size, lean mass, and daily movement, in that rough order. Two people at the same weight can differ substantially if one carries more muscle or simply moves more without calling it exercise. Non-exercise activity alone accounts for up to 2,000 calories a day of difference between similar-sized people.
Can I calculate TDEE without tracking my weight?
You can calculate an estimate, but you cannot verify it. The equation gives you a prediction and only weight change over time tells you whether the prediction was right. Without that feedback you are trusting a dropdown menu you filled in yourself.
